One hard leg workout with squats, one back and biceps with deadlifts and pull-ups, and one chest, triceps and shoulders with a standing bench press and push-ups is enough. Try to do exercises with significant weights, for 3-6 repetitions, in 4-5 working sets, rest enough time between sets. In your "free time" you can do stretching, light cardio "for health" in moderation, but you do not need to try to "lose weight and gain at the same time", performing some kind of heavy or long endurance workouts;

    • as soon as you get really hard, the appetite will come by itself. Now the questions about “how to eat more than 2000 kcal per day, and where they fit in” will disappear by themselves;
    • then you need to calculate your calorie content again. Start with 4-5 g of carbohydrates per 1 kg of body weight. Proteins can be left at 1.2-1.5 g, fats - about a gram or slightly more;
    • establish a mode of meals convenient for you personally, so as not to miss;
    • exclude everything that interferes with getting enough sleep: from computer games to excessive communication on social networks. You will not sleep, you will not grow either;
    • a pretty good solution is a vacation at the beginning and at the very end of the set.

    You need to understand that you may increase not only muscle, but also fat mass. But if flabbiness is the problem, chances are you will look better.

    When to end the set? As soon as you see that the skin is tightened and the muscles in your opinion are enough.

    How to "dry" so as not to come to where we started

    You will need the most gentle drying protocol. Unfortunately, our bodies "remember" all previous experiences with losing weight and quite cruelly "take revenge" on us, not wanting to then lose weight on relatively normal calories in the usual ways. And it is worth behaving more competently this time.

    Start with what you already have on calories and PJU, and change your workouts. In the first week, add cardio on your days off. In the second, change the part to interval (preferably 30 seconds of acceleration and 30 seconds of rest, and shorter 12-15 minute workouts than something longer and low-intensity). Weight should be reduced by 300-500 g. If this happens, continue in the same spirit, without changing the diet. As soon as the weight has risen, you should carefully lower the calorie content, not yet at the expense of protein and fat, but at the expense of carbohydrates. It is best to cut back on portions of food rather than cut back on all fruits or vegetables, for example.

    It is best to keep the power lines in the same format as possible. When the going gets tough, switch to 1 basic in strength mode and a couple of supersets with isolation exercises on machines. This will help keep your calorie burned high and improve your results.

    Are there any specific types of skin training? In part, only sports swimming can be attributed here. It combines the effect of massage and quite intense physical activity. In the "fitness" format, you can try water aerobics classes. But one way or another, a couple of massage sessions to improve blood circulation and recovery processes in tissues will not be superfluous.
